Short answer: cycling is the most versatile way for many runners to build cardiovascular fitness without another run. Deep-water running has the closest off-feet movement pattern; swimming gives the biggest change of stimulus; an elliptical is the simplest gym transition; rowing offers seated whole-body work; and brisk or incline walking is the most accessible option when weight-bearing movement is appropriate.

None is a mile-for-mile replacement for running. A 2026 review found no clear difference between cycling-only and running-only interventions for the measured changes in VO₂max or short running performance, but it included only seven trials with wide uncertainty and mostly old protocols. The responsible conclusion is that non-running cardio can provide a useful aerobic stimulus—not that every modality prepares the body for running in the same way.

This is a researched guide, not an individual exercise or rehabilitation plan. Zone2 checked current UK guidance, World Athletics advice and the cited research on 17 July 2026. We did not independently test every machine or programme, no facility or equipment brand paid for inclusion, and the selector’s order is deterministic rather than commercial.

How Zone2 selected the six options

The inherited archive spread the same search intent across several pages and made unsupported claims about calorie burn, injury prevention, VO₂max and exact workout equivalence. This rebuild uses a narrower method:

  1. It must provide cardiovascular work: the activity needs a credible way to raise breathing and heart rate for a sustained period or controlled intervals.
  2. It must solve a distinct practical problem: pool, bike, gym and no-equipment options are compared rather than declaring six near-identical “best” exercises.
  3. Running transfer must be qualified: shared aerobic demand is separated from running economy, foot strike, tissue loading and race skills.
  4. Effort must be portable: the talk test and perceived effort are favoured over copying running pace or heart-rate zones onto another activity.
  5. Medical suitability is out of scope: the selector ranks use cases; it does not clear an activity during injury or illness.

Zone2 has not measured impact, oxygen uptake or muscle activation in these activities. Research findings are described with their population, duration and limitations rather than turned into universal guarantees.

What “improving cardio” actually means

Cardiovascular activity increases breathing and makes the heart and working muscles work harder. The updated 2026 UK Chief Medical Officers’ guidance says intensity is relative to the individual: an activity that is light for a trained athlete may be moderate or vigorous for someone starting from inactivity.

For general health, adults are advised to accumulate at least 150 minutes of moderate activity, 75 minutes of vigorous activity, shorter very-vigorous work, or a combination across the week. Adults are also advised to strengthen major muscle groups on at least two days. These are population health guidelines, not a running-performance programme or a requirement to add 150 minutes on top of an existing training plan.

The same guidance gives a practical talk test: being able to talk but not sing indicates moderate activity; difficulty talking without pausing indicates vigorous activity. That is particularly useful when changing modality because cycling, swimming and rowing heart-rate responses do not necessarily match running.

Does cross-training improve running endurance?

It can support the aerobic side of endurance, but transfer is not all-or-nothing. A runner uses the same heart, lungs and blood-transport system during other endurance exercise, while the movement, muscle recruitment, running economy and impact exposure remain activity-specific.

The most current synthesis is a May 2026 systematic review and meta-analysis of running and cycling. It included seven randomised trials lasting at least four weeks and considered treadmill or cycle VO₂max plus one-mile, 3,000m and 5,000m performance. It found no statistically significant run-only versus cycle-only difference for the analysed outcomes. Every confidence interval included no effect, and the authors warned about the small evidence base, heterogeneity, older protocols and risk of bias.

That result does not prove equivalence. It says the included studies did not detect a clear difference. The review itself concludes that the evidence cannot establish interchangeability or confidently show maintenance of sport-specific performance.

An older eight-week trial in 30 well-trained people adds useful context. Adding running improved a 3.2km time trial more than adding swimming, although both intervention groups improved and several physiological measures did not change significantly. The researchers concluded that muscularly dissimilar cross-training may contribute to running performance, but not to the same degree as more specific training.

Use cross-training to extend, vary or temporarily change an aerobic programme. Keep enough running—when appropriate—to prepare for the event’s foot strike, pace, terrain and duration. Review the 2026 running and cycling review and the specific-versus-cross-training trial.

Cycling: best all-round aerobic substitute

Cycling leads because resistance, cadence and duration can be controlled on a stationary bike, while outdoor cycling adds transport and longer steady sessions. It can serve easy conversational work, sustained tempo-like effort or intervals without a running foot strike.

The 2026 review makes cycling credible without making it magical. Its pooled results did not show a meaningful run-performance difference between the included running and cycling interventions, but uncertainty was substantial. Treat cycling as an aerobic tool whose effect depends on training dose, previous experience and what running remains in the week.

Do not convert miles. Ten cycling miles do not equal ten running miles, and outdoor distance changes with gradient, wind, surface and bike. Time and perceived effort are more useful planning units. Running heart-rate zones should not be copied automatically either: establish cycling-specific responses over repeated sessions or use a properly conducted cycling test.

Deep-water running: closest off-feet movement pattern

Deep-water running—often called aqua jogging—uses a running-like arm and leg action while the athlete is suspended in deep water. A buoyancy belt is commonly used to help maintain position. Because there is no ground contact, it is attractive when the purpose is to keep a familiar movement rhythm without running foot strike.

World Athletics identifies aqua running as one of the closest cross-training actions to running, but also warns that effort and heart rate differ in water. The aim is not to reproduce land pace. Body position, cadence and purposeful movement matter more than travelling quickly across the pool.

A 2022 systematic review identified 11 studies of deep-water running across healthy and clinical populations. It found potentially useful cardiorespiratory and functional effects, but study design and population varied. That is enough to justify aqua running as an option, not to promise that a generic pool session preserves a particular race time.

Pool competence and local rules matter. Do not use a deep pool alone if you cannot swim confidently, and seek technique instruction if you spend the session fighting the water rather than moving deliberately.

Swimming: best off-feet change of stimulus

Swimming provides sustained cardiovascular work without ground contact and changes the muscular demand more than aqua running. It can suit runners who enjoy the pool, want whole-body variety or find repetitive machine sessions mentally difficult.

Technique is the largest filter. A confident swimmer can regulate effort across continuous lengths or repeats; a novice may stop because breathing, body position or stroke efficiency fails before the cardiovascular system receives the intended dose. In that case, lessons or shorter technique-focused sets are more sensible than chasing a running-equivalent duration.

Do not transfer running pace or heart-rate targets to the pool. Water, horizontal posture, breathing pattern and stroke change the response. Use the talk-test principle when practical during rests and an honest session-level perceived effort.

Open-water swimming introduces temperature, visibility, current, water quality and rescue risks that a training table cannot solve. The selector’s “swimming” result is not open-water safety approval.

Elliptical trainer: best simple gym transition

An elliptical keeps the feet on guided pedals while the body performs a continuous upright action. Resistance and cadence can be changed without the balance or traffic demands of outdoor cycling. For many runners, it feels more familiar than rowing or swimming.

A laboratory comparison in 17 well-trained runners found lower lower-limb muscle activation on an elliptical and stepper than during treadmill running at matched relative workloads, with the quadriceps an exception. The study measured muscle activation, not injury risk, and should not be paraphrased as a universal percentage reduction in impact.

A separate crossover study of 12 experienced runners compared four weeks on an outdoor elliptical bicycle with four weeks of running. Both periods produced some physiological changes, with no significant between-condition differences for the reported variables. It was short and used a specific device, so it cannot prove every gym cross-trainer replaces running.

Set the machine so the motion feels smooth, keep posture controlled and use perceived effort. A machine that does not hurt during one session is not evidence that an injury is ready for unrestricted loading.

Indoor rowing: best seated whole-body option

Indoor rowing offers measurable time, stroke rate and power while removing running foot strike. It involves the legs, trunk and upper body, which makes it a genuine change from running and can create a strong cardiovascular demand.

That whole-body action is also the limitation. Technique, grip, back position or local leg fatigue may stop a novice before the intended aerobic work is complete. Start with instruction and a light damper rather than trying to make every stroke maximally heavy.

Rowing pace is specific to the ergometer and the individual. A 500m split does not convert to running pace, and a running workout copied stroke-for-stride is meaningless. Match the broad job—easy, sustained or interval work—while learning rowing as its own skill.

Brisk or incline walking: best no-equipment option

Brisk walking can reach moderate intensity, and hills or a treadmill incline allow the effort to rise without changing into a run. It is accessible, weight-bearing and preserves time on feet, making it useful for beginners, active recovery and some longer easy sessions.

The updated UK guidance explicitly includes brisk walking among moderate activities and cycling among its examples. Use the talk test rather than an arbitrary speed: moderate means able to talk but not sing. A fit runner may need a hill to reach that response, while a beginner may reach it on flat ground.

Walking still loads the feet, calves, knees and hips. If the reason for avoiding running is an impact restriction, pain or an acute injury, walking is not automatically suitable. The most accessible answer is not always the medically appropriate one.

How to match a running session without false conversions

Start by identifying the job of the run you are changing:

  • Easy aerobic run: use a conversational cross-training effort. Keep the session easy even if the machine displays disappointing speed or power.
  • Hard interval session: only reproduce the hard/easy structure if you already know the activity and the session fits the wider week. New technique plus high intensity is a poor combination.
  • Long steady run: choose a modality you can perform with stable form. Longer is not automatically better, and cycling duration is not a direct multiple of run duration.
  • Recovery day: rest may be the intended stimulus. Adding easy-looking cardio can still increase total load.

World Athletics suggests flexible time-and-effort matching as a practical starting point, while warning against rigid copying. The same duration can be a useful first experiment, but it is not a physiological equation. Record modality, duration, perceived effort and next-day response, then adjust one variable at a time.

Three ways to place cross-training in a running week

Add variety without removing a run

Place one easy cross-training session where it does not compromise the important run or recovery around it. This works for runners who enjoy another sport and can absorb the extra activity. It is added load, so begin shorter than enthusiasm suggests.

Replace an easy run

Swap the broad purpose rather than the mileage. A conversational ride, pool session or elliptical session can maintain an easy aerobic day while changing the movement. Keep event-specific long runs and workouts where the training phase requires them.

Temporarily replace running

If illness or injury is the reason, the permitted activity, intensity and progression belong in an individual plan. Cardiovascular fitness can outlast tissue tolerance, so feeling aerobically strong does not prove the body is ready to return at the old running volume. World Athletics specifically advises a gradual return because muscles, tendons and ligaments may lag behind cardio fitness.

Strength training is not the same as cardio

Strength work can support runners and is a separate part of the UK activity guidance, but a set of squats is not automatically a cardiovascular replacement. Short rests and circuits can raise heart rate, yet the primary training job may still be muscular strength, power or technique.

Keep the purpose clear. If the goal is general aerobic work, select an activity that can be sustained at the intended effort. If the goal is strength, use appropriate resistance, rest and movement quality rather than rushing between exercises simply to keep a watch reading high.

When injury is the reason you cannot run

Do not use a “low-impact” label as a diagnosis. Cycling still bends the knee and loads the hip; rowing can load the back and knee; swimming can aggravate a shoulder; even deep-water running requires muscular work. The safe choice depends on the tissue, stage of recovery and individual response.

The NHS advises stopping exercise and avoiding weight on a suspected sprain or strain during the first two to three days, then moving when pain no longer stops the action. It lists worsening pain, major swelling, inability to bear weight and lack of improvement among reasons to seek urgent or clinical help, with deformity, numbness, colour change or cold skin requiring emergency assessment.

That is condition guidance, not a universal return protocol. If you cannot run because of pain, trauma, illness or a diagnosed condition, agree the cross-training activity with an appropriately qualified clinician. Read the current NHS sprains and strains guidance.

Common cross-training mistakes

  • Converting distance: miles on a bike, rower or pool do not equal running miles.
  • Copying heart-rate zones: position, muscle mass, temperature and skill change the response between activities.
  • Making every session hard: lower impact does not remove cardiovascular or muscular fatigue.
  • Ignoring technique: poor swimming or rowing skill can dominate the workout and create new discomfort.
  • Adding rather than replacing: an “extra” easy session still increases total training load.
  • Returning to full running immediately: preserved cardio does not equal preserved impact tolerance.
  • Calling discomfort rehabilitation: pain that worsens or changes movement needs assessment.

What is the best cardio exercise if I cannot run?

Cycling is the most versatile starting point for controlled aerobic work.
